About
Only 23 percent of US adults meet both the aerobic and the muscle-strengthening components of the physical activity guidelines, and the fraction falls further during active dieting, when reduced energy availability lowers exercise capacity directly. That interaction is why this condition is graded separately from weight loss itself: the question is not whether activity assists weight management but what sustains the capacity to perform it under caloric restriction. Five ingredients hold grades here, across 84 studies and roughly 8,200 participants.
Caffeine takes Grade A on 40 studies and 5,000 participants, the largest evidence base of any ingredient graded on this site. Its ergogenic effect is among the more consistently replicated findings in sports nutrition, operating through adenosine receptor antagonism and a reduction in perceived exertion rather than through any direct action on fat mass.
Ashwagandha follows at Grade B on 8 studies and 500 participants, examined for effects on strength, oxygen uptake, and recovery. Herbal ergogenic aids as a category carry a long review literature, beginning with early assessments of selected herbals in human exercise performance [1] and continuing through later surveys of herbal medicine in sport [2]. Both are considerably more cautious than the marketing that surrounds the category.
Three ingredients sit at Grade C. Iron, on 22 studies and 2,000 participants, has the clearest physiological rationale of the three, since oxygen transport depends on it and depletion limits endurance before anemia becomes apparent. Non-anemic iron deficiency has measurable symptomatic correlates [3], and the non-hematological roles of iron extend into muscle metabolism [4]. L-carnitine, on 8 studies and 400 participants, and green tea extract, on 6 studies and 300 participants, complete the tier on narrower bases.
Supplementation is not uniformly benign in this setting. Niacin has been reported to impair exercise performance rather than assist it [5], a reminder that a micronutrient with a plausible metabolic rationale can act against the endpoint of interest. The limiting factors during weight loss are mostly non-pharmacological in any case: caloric restriction itself, dehydration, insufficient protein, iron deficiency, overtraining, poor sleep, and environmental heat or altitude. Iron in particular should not be supplemented without measured status, since iron overload is a genuine risk in people who are already replete, and caffeine tolerance, cardiovascular status, and sleep timing all constrain its useful dose.
